No-Equipment Home Workouts: How to Get Started
๐
Bodyweight training gets underestimated. Done with intention โ the right exercises, enough volume, and real progression โ it builds meaningful strength and muscle without a single dumbbell. Here's how to actually structure it, not just "do some push-ups."
Cover every major movement pattern
A complete bodyweight session hits the same patterns a gym session would:
- Squat โ bodyweight squats, split squats, Bulgarian split squats.
- Hinge โ glute bridges, single-leg Romanian deadlifts (using just balance and control for resistance).
- Push โ push-ups (incline for beginners, decline or diamond for more difficulty).
- Pull โ the hardest pattern without equipment; a pull-up bar solves this instantly, otherwise inverted rows under a sturdy table work.
- Core โ planks, dead bugs, hollow holds.
How to progress without adding weight
Since you can't just add plates, bodyweight training progresses through other levers:
- More reps โ the simplest lever, and where most people should start.
- Harder variations โ regular push-up โ decline push-up โ archer push-up, for example.
- Slower tempo โ a 3-second lowering phase makes the same movement noticeably harder.
- Less rest โ shrinking rest between sets increases the metabolic demand.
- Unilateral variations โ single-leg or single-arm versions double the relative load on each limb.
A realistic first week
Three sessions a week, full body each time, is a solid starting structure:
- 3 sets of bodyweight squats (aim for 12โ15 reps)
- 3 sets of push-ups (any variation you can do with good form for 6โ12 reps)
- 3 sets of inverted rows or another pulling movement you have access to
- 3 sets of glute bridges
- 2โ3 sets of plank (30โ45 seconds)
Where FitClutch fits in: when you select "bodyweight" as your training environment during onboarding, the plan generator swaps in exercises that don't need equipment โ and load progression switches from adding weight to adding reps automatically, following the same logic described in our double progression article.
